Jump rope vs running: the rope wins on space and minutes, the run wins on the run

Rope skipping is rated 11.0 METs against 9.3 for running at 6 mph in the Adult Compendium — so per minute the rope is at least as hard. What that means for weight loss, for joints, for a small space, and for anyone training for a timed run.

Calories: what the published numbers say

The 2024 Adult Compendium of Physical Activities — the reference researchers use for energy cost — lists rope skipping, general at 11.0 METs, and running at 6 mph (10 min/mile) at 9.3 METs; 5 mph is 8.5 and 7 mph is 11.0. A MET is a multiple of resting energy, so at equal effort the rope sits roughly between a 6 and a 7 mph run. In practice most people can't skip for as long as they can run — a rope session is intervals whether you plan it that way or not — so per session a 30-minute jog and a 15-minute rope workout of rounds often land in the same place. For weight loss the honest summary is: the rope is not a shortcut, and it is not a compromise; it is a comparable tool that fits a smaller life.

Joints: different loads, not less load

Running loads the knee and hip through a long stride and a heel-to-toe roll; jumping loads the calf, Achilles and forefoot through hundreds of low, quick landings. Neither is “low impact”. People with knee complaints often find the rope kinder because the landing is on the forefoot with a bent knee; people with Achilles or calf history often find running kinder. Whichever you choose, the mistake is volume on day one: calves adapt to skipping over weeks, and both activities punish a jump from zero to thirty minutes. Start with three one-minute rounds — the beginner workout builds from there.

Space, weather and time

This is where the rope wins outright for the reader this site serves. A 6 × 4 ft mat in a corner, an 8 ft ceiling, no route, no traffic, no dark, no rain. Fifteen minutes door-to-door is fifteen minutes of work, where a run is fifteen minutes of work plus twenty of getting there and back. If you have kept a rope by the door for a month you have probably trained more than the month you kept running shoes by it.

Noise and neighbors

The rope's one disadvantage indoors: you land on the floor two hundred times a minute. A dense mat, low jumps and a lighter rope make it a quiet workout; a 2 lb rope on a bare floor over a bedroom does not. The strategy is in jump rope in an apartment.

Training for a timed run

If the goal is a 3-mile Marine PFT run or a 5K, the rope is a supplement, not a substitute. It builds the aerobic engine and calf resilience, but pacing, stride economy and the specific impact of 25 minutes of running only come from running. The PFT prep plan uses the rope on the days between runs.

Jump rope vs walking

Brisk walking at 3.5–3.9 mph is listed at 4.8 METs in the same Compendium — less than half of skipping. It is also something you can do for an hour with a podcast and no recovery cost. For fat loss over months, an hour of walking most days plus ten minutes of rope three times a week beats either alone.

Pick 1 · Jump ropes

Elite Jumps Boxer Jump Rope 3.0

Elite Jumps

The classic boxer's rope done well: a 5 mm PVC cord with a string core, 10 ft to trim, 5.5 in. polymer handles with a smooth dowel, snap-lock ends for resizing — the rope that teaches rhythm.

Best for
Learning footwork and rhythm; a rope you can size yourself and use outdoors

Pros

  • String-core PVC gives a steady, audible turn — the best feedback of any non-weighted rope here
  • 10 ft cord fits anyone up to about 6 ft 3 in. before trimming
  • Snap-lock ends make resizing reversible, unlike a cut PVC rope

Cons

  • A dowel turns slower than a bearing; double-unders are possible but not its strength
  • PVC on bare concrete wears — jump on a mat

Pick 2 · Jump ropes

Crossrope Get Lean Set (1/4 lb + 1/2 lb)

Crossrope

Two lightly weighted ropes (1/4 lb and 1/2 lb) on quick-clip handles, sold by height — the easiest rope to learn on because the weight keeps it taut, and it works on any surface.

Best for
A beginner who keeps tripping, or anyone who wants a rope they can feel without going heavy

Pros

  • A 1/4 lb rope is slow and taut enough that beginners learn the timing in days, not weeks
  • Fast-clip handles swap ropes in seconds; ropes are rated for any surface including concrete
  • Lifetime warranty on the handles

Cons

  • Sold in fixed lengths by height — not trimmable, so pick the size carefully
  • Costs several times a PVC rope; the Get Strong set is the better value if you want heavy

Pick 3 · Jump rope mats

Crossrope Jump Rope Mat

Crossrope

A 54 × 36 in., 1/4 in. PVC oval with a tapered edge so the rope doesn't catch — the mat designed around jumping, and the one to buy if the rope is the whole workout.

Best for
Daily jumpers, especially with weighted ropes, on a floor you don't own

Pros

  • Tapered edge — the rope cable slides over it instead of snagging, which is the usual mat failure
  • 54 in. length covers a full-height jumper's swing with room to drift
  • Dense PVC absorbs impact and rope strikes; protects hardwood and downstairs ears

Cons

  • 6.5 lb and not the most compact roll for a small closet
  • Costs more than a generic rubber mat of the same size

FAQ

Questions readers ask

Is jumping rope better than running for weight loss?

Per minute it is at least as hard (11.0 METs vs 9.3 for a 6 mph run in the Adult Compendium). Per session it depends on how long you last; over months it depends on which one you actually do. In a small space, that is usually the rope.

How many minutes of jump rope equals running a mile?

Using the Compendium values, roughly 8–9 minutes of general rope skipping matches the energy of a 10-minute mile at 6 mph — but continuous skipping for that long is hard for a beginner, so plan rounds.

Is jump rope bad for your knees?

It loads the calves and Achilles more than the knees; many people with knee complaints find low, forefoot landings on a mat more comfortable than running. Build volume slowly either way.

Can I replace running with jump rope for a PFT?

Not entirely. Use the rope for engine and calf resilience between runs, but the timed run needs running practice for pacing and impact tolerance.
